Sama Vritti: Is Equal-Ratio Box Breathing Better?

The equal ratio is where the tradition starts beginners, not where it leaves them. What Patanjali actually prescribed, and what a head-to-head trial found.

Sama vritti is the equal-ratio breath: inhale, hold, exhale, hold, every phase the same length. Most people meet it as box breathing, the four-count square taught to soldiers and athletes. It gathers a scattered mind well. For settling the body down, the evidence favours a longer exhale, and the tradition that named the practice pointed the same way.

Late in July, a stranger posted four sentences to r/breathwork. They had started box breathing, felt a deep calm about five minutes in, and wanted to know how many minutes it would take to hold that calm for an entire day. Two weeks later someone else on the same forum asked why fast breathing followed by a breath hold seemed to work better on their anxiety than either box breathing or 4-7-8. They added that the result felt backwards to them, since the fast version is the agitating one.

Both questions treat the square as the obvious place to start. It has held that position for roughly a decade, and it reached it by a strange route.

What sama vritti actually means

Sama means equal, or level. Vritti means a turning, and it is the same word Patanjali uses in the second line of the Yoga Sutra, where the entire practice gets defined as the settling of the mind's turnings. Anyone who hears sama vritti in that context hears a proposal inside it: even out the turning of the breath, and the turning of the mind may follow.

The instruction itself sits at Yoga Sutra 2.50. Patanjali separates the breath into three operations, outward, inward and suspended, then says each is regulated by three measures. Desha, place. Kala, time. Sankhya, number. Handled this way, he writes, the breath becomes dirgha and sukshma: long, and subtle.

He asks for measurement. He never asks for symmetry. Sankhya means count, and counts can be uneven. Nothing in the sutra points at four matching sides, and the outcome he names is a breath that stretches and thins rather than one that stays level.

The Hatha Yoga Pradipika travels further from equality. Its classical ratio for inhalation, retention and exhalation runs 1:4:2, so the exhale lasts twice the inhale and the retention four times. Teachers who take students along that progression tend to treat equal breathing as the first rung of a ladder. You begin at 1:1 while the breath is still uncooperative. You move to 1:2 once it settles. You approach the classical ratio after months of preparation, with someone experienced watching.

The equal ratio is where this tradition puts beginners. It treats the symmetry as scaffolding.

  1. Sit upright. Breathe through the nose for four counts, hold for four, out for four, hold for four.
  2. Run six rounds. Keep the count honest rather than long; if you strain, drop to a three-count square.
  3. Now abandon the square. Inhale for four, exhale for eight, no holds.
  4. Run six more rounds and notice which half of the practice settled you.

Box breathing 4-7-8 and the ratio question

So how did the scaffolding come to be mistaken for the building?

Box breathing reached the public through military and law-enforcement training, where instructors call it tactical breathing. Four counts in, four held, four out, four held. It needs no equipment, no teacher and no quiet room, and it stays usable when someone's hands are shaking. That durability is most of its reputation, and on those terms the reputation is earned.

The 4-7-8 pattern spends a similar stretch of time in a different shape. Andrew Weil adapted it from pranayama and tied it to falling asleep: four in, seven held, eight out, which puts close to half the cycle into the exhale.

Set the two side by side and the question stops being which pattern is better. It becomes which state each one was built for.

Why a longer exhale beats a symmetrical one

A head-to-head comparison exists, which is less common in this field than you would hope.

In January 2023 a Stanford group published a randomised controlled study in Cell Reports Medicine. Participants practised five minutes a day for a month in one of four arms: cyclic sighing, which stretches the exhale; box breathing; cyclic hyperventilation with retention, which loads the inhale; and mindfulness meditation. Cyclic sighing produced the largest improvement in mood and the biggest fall in resting respiratory rate, and its advantage widened as the month went on.

Box breathing was in that study. Among the breathing arms, it came second.

The physiology behind the result is ordinary. Heart rate climbs slightly on each inhale and drops on each exhale, an oscillation called respiratory sinus arrhythmia, and the vagal braking that produces the drop is strongest while you breathe out. Time spent exhaling is time spent under that brake. A pattern handing the exhale eight counts out of nineteen does something a pattern handing it four out of sixteen cannot.

One detail from that study rarely survives the retelling. The Stanford team found no significant change in heart rate variability or resting heart rate in any group, the winning one included. The mood effect held up. The clean autonomic explanation people attach to it was never what the instruments recorded, and anyone citing the paper as proof of an HRV mechanism stopped reading at the abstract.

The square still does real work. A 2026 trial put 62 cadets through box breathing, cyclic sighing or ordinary breathing after maximal exertion, and both structured practices restored parasympathetic activity faster than leaving the breath alone. Having a pattern beats having none. Among patterns, the ones favouring the exhale come out ahead.

Box breathing for sleep, and when the holds work against you

For sleep, the square is the wrong shape. It hands you a task at four points in every cycle and spends a quarter of its time in the phase that slows you down. Drop both holds, let the exhale run to eight, and the same practice starts pointing toward sleep instead of readiness.

The holds deserve more caution than they tend to receive. Retention carries the real contraindications in breath practice: unmanaged high blood pressure, cardiac conditions and seizure disorders all belong on the list of reasons to leave it alone until a clinician says otherwise, and forceful breath work has put people in hospital. A pounding head or a swimming feeling partway through a square means the count has outrun you, and the answer is a shorter count.

What the equal ratio is good for

Which brings us back to the two people on r/breathwork.

The one chasing an all-day calm is asking the square for something no breath pattern delivers. Five minutes buys a few minutes. The better question is what keeps emptying the calm out, and that question lives outside the practice.

The second one has noticed something real. Arousal followed by release produces a steeper drop than a steady rhythm does, and a steeper drop feels like a bigger effect. Whether it leaves anything behind an hour later is a separate matter, and the month-long evidence on that belongs to slow, exhale-led breathing.

What the square is good at is holding attention. Four equal events stay countable while the mind is scattering and the breath has gone high and shallow in the chest, where a graded ratio would slip away. That is nearer to Patanjali's point than the calm is. He listed number among his three measures because counting converts breathing from something happening to you into something you are doing.

So take the four counts when you need to gather yourself. When gathering turns into settling, break the symmetry and let the exhale lengthen. That progression is the old one, running from 1:1 through 1:2 toward the long asymmetries of the classical texts, and it arrives where Patanjali said it would: at a breath that is long, subtle, and no longer equal.

Close enough to treat as the same practice. Sama vritti is the Sanskrit name for any breath whose phases are matched in length. Box breathing is one specific version of it, the four-count square with a hold at each end, and the name comes from military training rather than from the yogic literature.

Why does faster breathwork followed by breath retention seem to produce a better anxiolytic effect than box or 4-7-8 breathing?

Because the release does the work. Faster breathing raises arousal and drives carbon dioxide down; the retention that follows lets it climb back while the breathing muscles go quiet. You feel the drop against a raised baseline, which reads as a bigger effect than the gentle slope of a steady square. Whether that contrast lasts beyond the session is a separate question, and the trial evidence for sustained benefit sits with slower, exhale-led practice.

How much box breathing should I do to feel calm all day?

No dose holds a state in place for twelve hours, and chasing one tends to turn a practice into a chore. Five minutes twice a day is a reasonable habit. If the calm keeps draining away by mid-morning, the useful question is what keeps emptying it rather than how much breathing might refill it.

Is 4-7-8 better than box breathing for sleep?

For sleep specifically, the weight of the mechanism favours it. The 4-7-8 pattern puts most of the cycle in the exhale, where the vagal brake acts, while the square splits time evenly and holds you in a counting task at both ends. If you want to fall asleep rather than focus, drop the holds and let the exhale run long.

Can box breathing be harmful?

For most healthy people it is unremarkable. The retentions are the part that carries risk: hold-based practice is the wrong place to start with unmanaged high blood pressure, cardiac conditions or a seizure disorder, and forceful breath work has produced documented injuries. Dizziness or a pounding head means the count is too long, not that you need to push through.
