Classical India named eight breath practices and sorted them by what they do to you. Six are still taught. Two were quietly dropped.

Ancient Indian breathing techniques are the breath practices codified in classical yoga under the name pranayama: eight named methods in the Haṭha Yoga Pradīpikā, plus the ratio-and-retention work Patanjali described centuries earlier. They sort into four jobs. Calming, rousing, balancing, holding. Which one helps depends on what your nervous system is doing right now, and picking the wrong one is why breathwork sometimes leaves people worse than it found them.
What counts as an ancient Indian breathing technique?
The category is narrower than it sounds. Prāṇāyāma is not a synonym for breathwork. Patanjali defines it in the Yoga Sūtra as the stilling of the movement of inhalation and exhalation, regulated by place, time, and number. A measured practice with a stated count, in other words, rather than a general instruction to breathe deeply. The word itself is prāṇa plus āyāma, extension: lengthening the breath, and by the tradition's reckoning, lengthening what the breath carries.
By around 1350 CE, when the Haṭha Yoga Pradīpikā was compiled, its authors had organised the practices around kumbhaka: retention. Inhalation and exhalation became the approach and the release; the pause between them became the practice. The Pradīpikā treats breath retention as the substance and everything else as its setup, which explains why the eight are named for how they hold rather than how they inhale.

- Notice which is longer without adjusting it: the inhale or the exhale.
- If the inhale is winning, you are wound up. Lengthen the exhale for the next six breaths.
- If both feel short and shallow, you are flat. Quicken the cycle for six breaths instead.
- If they are already even, leave them even. That is the balancing practice, and you are doing it.
The eight kumbhakas of the Hatha Yoga Pradipika
Chapter two of the Pradīpikā names eight: sūrya bhedana, ujjāyī, sītkārī, śītalī, bhastrikā, bhrāmarī, mūrcchā, plāvinī.
Six survive in ordinary practice. Sūrya bhedana inhales through the right nostril. Ujjāyī narrows the throat until the breath rasps. Sītkārī and śītalī draw air across a wet tongue. Bhastrikā works the diaphragm like a bellows. Bhrāmarī hums the exhale out.
Two left the syllabus and have stayed gone. Mūrcchā aims at a swoon, a deliberate approach to the edge of consciousness through prolonged retention. Plāvinī involves swallowing air until the belly distends and the body floats. Teachers stopped assigning them, and the texts that describe them do so briefly, which tells you something about how the tradition itself weighed risk against benefit.
The list is also incomplete by modern standards, because several techniques now taught as core pranayama sit outside it. Nāḍī śodhana, the alternate-nostril practice most Western students learn first, appears in the Pradīpikā as preparatory cleansing rather than as one of the eight. Kapālabhātī is classed as a kriyā, a cleansing action, alongside agnisāra. Counting them all as pranayama is a modern convenience, and mostly a harmless one, but it does blur a distinction the original text was careful about.

Ancient yogic breathing techniques that calm the nervous system
The calming techniques share one mechanism, and it is not the one most people assume. Depth has little to do with it. What matters is that the exhale runs longer than the inhale, or meets some resistance on the way out.
A 2018 systematic review in Frontiers in Human Neuroscience pooled fifteen studies of slow breathing and found a consistent pattern: heart-rate variability rises, respiratory sinus arrhythmia rises, and the balance between the two branches of the autonomic nervous system shifts toward the parasympathetic side, with vagal activity doing the mediating. The subjective reports followed the physiology: less anxiety, less depressed affect, more comfort.
Then a 2023 randomised trial from Stanford put three of the classical categories against each other for a month. One group did cyclic sighing, which emphasises a prolonged exhale. One did box breathing, equal on all four counts. One did cyclic hyperventilation with retention. A fourth did mindfulness meditation. The exhale-emphasis group came out ahead on positive affect and on reduction in respiratory rate, beating both the other breath practices and the meditation arm. The classical instinct to lengthen the out-breath turns out to be the single most reliable lever in the whole set, and the physiological sigh is its shortest expression.
Resistance is the underrated half of this. Ujjāyī narrows the glottis so the breath has to work its way past an obstruction, which slows the exhale without requiring you to count it. Bhrāmarī does the same job with sound. Both let the practice hold its own tempo, which is why they survive as the techniques people can still do when they are too agitated to follow a count. The classical texts do not explain the mechanism, but they do put both practices in the hands of beginners and keep the counted ones for later, and that ordering matches what the physiology would predict.
Bhrāmarī has a mechanism of its own. Eddie Weitzberg and Jon Lundberg measured nasal nitric oxide during quiet exhalation and during humming, and found the humming exhale released fifteen times more of it. Oscillating airflow ventilates the paranasal sinuses, where the gas is produced. A practice the Pradīpikā describes in terms of the sound of a female bee turns out to be a measurable act of sinus ventilation.
For the rest of this family, the pattern holds: chandra bhedana before sleep, śītalī on a hot or agitated evening, ujjāyī whenever you need the exhale slowed by something other than willpower. Around six breaths a minute is where most of the cardiovascular effect concentrates.

Ancient Indian breathing techniques for energy
The rousing techniques run the other way. Bhastrikā and kapālabhātī both drive rapid, forceful diaphragmatic movement, and both lower carbon dioxide fast enough to change how the brain feels within thirty seconds. Sūrya bhedana is the gentler version, biasing the breath toward the right nostril and, by the tradition's account, toward heat and alertness.
The Stanford trial's third arm was cyclic hyperventilation with retention, structurally close to bhastrikā. It improved mood too, just less than the exhale-focused practice did. The energising techniques work; they are simply blunter instruments, and they carry costs the calming ones do not.
Those costs are worth naming. Rapid breathing drops CO₂ enough to cause tingling, light-headedness, and the claw-hand spasm called tetany. Retention raises blood pressure during the hold, which matters if yours is already high. Anyone with a panic history should know that rapid breathing reproduces the exact interoceptive signature of a panic attack, which is why the classical texts insist on a teacher for this half of the list and say almost nothing of the kind about the calming half.
Pranayama for beginners: which technique to start with
Start in the middle. The balancing practices ask least and teach most.
Nāḍī śodhana alternates the nostrils deliberately, and there is a physiological reason the tradition cared which side was open. The nose runs its own slow rhythm, swelling one passage and opening the other on a cycle of roughly twenty-five minutes to several hours. David Shannahoff-Khalsa and colleagues showed in the early 1980s that this alternation tracks a corresponding alternation in cerebral hemispheric activity, with airflow in one nostril correlating with greater EEG amplitude in the opposite hemisphere. Forcing the breath through one side shifts that balance on purpose.
Sama vṛtti, equal-count breathing, is the plainest entry point and needs no timing device. The 4-7-8 pattern is a modern arrangement of a classical ratio principle and lands somewhere between balancing and calming. If you want the version with the most evidence behind it, resonance-frequency breathing at roughly six breaths a minute has more controlled trials than any other item on this page.
A simple rule covers most days. If you are wound up, lengthen the exhale. If you are flat, shorten it and quicken the whole cycle. If you cannot tell which, breathe evenly and wait for the answer to arrive, which it usually does inside two minutes.
Five minutes of one technique, done daily, will teach you more than an hour spent sampling all eight. The Pradīpikā assumed as much and structured its whole syllabus around returning to the same practice until the body stopped arguing with it. That assumption is the part of the tradition that has aged best, and the part most breathwork apps quietly skip.
